Factors that influence your sleep-wake needs include medical conditions, medications, stress, sleep environment, and what you eat and drink. Perhaps the greatest influence is the exposure to light. Specialized cells in the retinas of your eyes process light and tell the brain whether it is day or night and can advance or delay our sleep-wake cycle. Exposure to light can make it difficult to fall asleep and return to sleep when awakened.
Before recommending any action, your health care provider will explore with you a variety of possible causes for your sleep problems, including pain or depression. If necessary, he or she may recommend a sleep test (also known as a polysomnographic evaluation or sleep lab). Based on your symptoms, medical history and specific needs, your health care provider will be able to make a personalized treatment plan to help you achieve restful sleep.

Memory consolidation: While you sleep, the brain repeatedly replays remembered events from that day; if these phases are interrupted, memories aren’t fully formed, or even not formed at all. This is part of what helps you learn new skills. One study found that mice doing an hour’s training followed by sleep would ‘learn more’ than mice who did three hours of training but were then sleep deprived. This process is the result of connections forming between neurons, which happens more often during sleep.
After talking with doctors and examining clinical studies, we learned that the research surrounding common remedies for restless nights, like melatonin and valerian, is often contradictory. To find the best sleep aid, it’s important to look for an active ingredient that suits your particular sleep problems — and to pay close attention to your dosage and timing.
Exercising in the morning may help you sleep better than working out in the afternoon or evening. In an unpublished study presented at the 58th meeting of the American College of Sports Medicine, researchers at Appalachian State University in Boone, North Carolina, found that people spent 85 percent more time in light sleep and 75 percent more time in deep sleep when they worked out at 7 a.m. compared with working out later in the day. The authors aren’t sure why, but they believe early-bird workouts affect levels of stress hormones in a way that leads to better sleep quality later on. More research is needed to confirm these finding.
7. Caffeine is also a stimulant and is present in coffee (100-200 mg), soda (50-75 mg), tea (50-75 mg), and various over-the-counter medications. Caffeine should be discontinued at least four to six hours before bedtime. If you consume large amounts of caffeine and you cut your self off too quickly, beware; you may get headaches that could keep you awake.
Innovative fibers like Celliant may help you drift off sooner. Used in Amerisleep mattress covers, Celliant is a fabric infused with minerals that absorbs body heat and converts it to infrared waves. It’s been shown to help regulate body temperature (to avoid overheating) and to boost circulation. In one study, people fell asleep 15 minutes faster on a mattress with a Celliant cover.
A 2016 study published in the journal Explore found that college students who inhaled a lavender-scented patch before bed reported better nighttime sleep and more daytime energy, compared to those who inhaled a placebo patch. Studies in other populations, including middle-age women and heart-disease patients, have also suggested that lavender can improve sleep quality.
Genes may play a significant role in how much sleep we need. Scientists have identified several genes involved with sleep and sleep disorders, including genes that control the excitability of neurons, and "clock" genes such as Per, tim, and Cry that influence our circadian rhythms and the timing of sleep. Genome-wide association studies have identified sites on various chromosomes that increase our susceptibility to sleep disorders. Also, different genes have been identified with such sleep disorders as familial advanced sleep-phase disorder, narcolepsy, and restless legs syndrome. Some of the genes expressed in the cerebral cortex and other brain areas change their level of expression between sleep and wake. Several genetic models–including the worm, fruit fly, and zebrafish–are helping scientists to identify molecular mechanisms and genetic variants involved in normal sleep and sleep disorders. Additional research will provide better understand of inherited sleep patterns and risks of circadian and sleep disorders.
You may be familiar with the sleep hormone melatonin. Every night when we go to bed, this hormone, triggered by darkness, tells the brain it's sleepy time. Unfortunately, not everyone's body produces enough of the common sleep aid to get to sleep and this can cause insomnia. Bananas, however, can give your body a boost of melatonin that you might be lacking.
It actually may be normal to wake up at night. When we find ourselves waking in the night, no matter the cause, we may conclude that something is wrong. If there are no consequences in daytime function, however, this may not be the case. It is normal to wake to roll over, adjust the covers, respond to noise, and maybe even to get up to urinate. (Waking to go to the bathroom is so common as we get older that you would be hard-pressed to call it "abnormal.") Many people get back to sleep easily and are unaffected. The problem begins when our poor sleep compromises our lives. If difficulty falling or staying asleep at night begins to have consequences, there is a motivation to seek the cause.
2. Minimize noise, light, and temperature extremes during sleep with ear plugs, window blinds, or an electric blanket or air conditioner. Even the slightest nighttime noises or luminescent lights can disrupt the quality of your sleep. Try to keep your bedroom at a comfortable temperature -- not too hot (above 75 degrees) or too cold (below 54 degrees).
Scientists continue to learn about the function and regulation of sleep. A key focus of research is to understand the risks involved with being chronically sleep deprived and the relationship between sleep and disease. People who are chronically sleep deprived are more likely to be overweight, have strokes and cardiovascular disease, infections, and certain types of cancer than those who get enough sleep. Sleep disturbances are common among people with age-related neurological disorders such as Alzheimer’s disease and Parkinson’s disease. Many mysteries remain about the association between sleep and these health problems. Does the lack of sleep lead to certain disorders, or do certain diseases cause a lack of sleep? These, and many other questions about sleep, represent the frontier of sleep research.
Of course logging your troubles is all well and good, but it's a habit you build in the light of day, during the hours when you're supposed to be studious and bright. It's not particularly helpful when you're wide awake at 4 a.m. At that point, Walia suggests, "jotting down all your worries on a piece of paper so it's out of your head." And try the breathing, muscle relaxation and visualization techniques above.
This third one is what I study. The “synaptic homeostasis hypothesis” is this idea that during the day, we make all these connections with the world around us. It used to be like, “Don’t go over there—the lions live there now.” Now it’s like, “What did Barbara say to me in the office?” These excitatory connections we make during the day result in the neurons in our brains getting overall higher activation. Then during the nighttime when we sleep, we have a downregulating process where the things that didn’t really matter to your survival sink to the bottom, and the things that are most relevant to your survival rise to the top. What deep sleep does is all the neural processing, and what REM sleep [rapid-eye-movement sleep] and light sleep do is basically integrate that into your long-term personality and understanding of the world.
Sleep gives your body a rest and allows it to prepare for the next day. It's like giving your body a mini-vacation. Sleep also gives your brain a chance to sort things out. Scientists aren't exactly sure what kinds of organizing your brain does while you sleep, but they think that sleep might be the time when the brain sorts and stores information, replaces chemicals, and solves problems.
