So if you're unable to sleep for about a 15- or 20-minute stretch, slip into your bunny slippers and out of the room. Try something relaxing and non-stimulating. Listen to music. Read a book. Even consider cleaning the house or doing the dishes, Olson suggests. A bath might do the trick, according to the National Heart, Lung, and Blood Institute, because sleepiness can brew from the post-bath drop in body temperature. Whatever activity you choose, do it away from bed, and return when you're feeling drowsy.
It actually may be normal to wake up at night. When we find ourselves waking in the night, no matter the cause, we may conclude that something is wrong. If there are no consequences in daytime function, however, this may not be the case. It is normal to wake to roll over, adjust the covers, respond to noise, and maybe even to get up to urinate. (Waking to go to the bathroom is so common as we get older that you would be hard-pressed to call it "abnormal.") Many people get back to sleep easily and are unaffected. The problem begins when our poor sleep compromises our lives. If difficulty falling or staying asleep at night begins to have consequences, there is a motivation to seek the cause.
Cherries. They’re the only edible source of the sleep hormone melatonin, so consider having a bowlful for dessert. If they’re not in season, opt for thawed frozen cherries or a glass of tart cherry juice. Drinking two glasses daily helped people with insomnia sleep for 90 more minutes, found one study published in the Journal of the Federation of American Societies for Experimental Biology.
Genes may play a significant role in how much sleep we need. Scientists have identified several genes involved with sleep and sleep disorders, including genes that control the excitability of neurons, and "clock" genes such as Per, tim, and Cry that influence our circadian rhythms and the timing of sleep. Genome-wide association studies have identified sites on various chromosomes that increase our susceptibility to sleep disorders. Also, different genes have been identified with such sleep disorders as familial advanced sleep-phase disorder, narcolepsy, and restless legs syndrome. Some of the genes expressed in the cerebral cortex and other brain areas change their level of expression between sleep and wake. Several genetic models–including the worm, fruit fly, and zebrafish–are helping scientists to identify molecular mechanisms and genetic variants involved in normal sleep and sleep disorders. Additional research will provide better understand of inherited sleep patterns and risks of circadian and sleep disorders.
Rather than counting sheep, visualize an environment that makes you feel calm and happy. The key to success is thinking of a scene that’s engaging enough to distract you from your thoughts and worries for a while. In an Oxford University study published in the journal Behavior Research and Therapy, insomniacs who were instructed to imagine a relaxing scene, such as a beach or a waterfall, fell asleep 20 minutes faster than insomniacs who were told to count sheep or do nothing special at all.
A professor I collaborate with at Penn State named Orfeu Buxton says that 8.5 hours of sleep is the new eight hours. In order to get a healthy eight hours of sleep, which is the amount that many people need, you need to be in bed for 8.5 hours. The standard in the literature is that healthy sleepers spend more than 90% of the time in bed asleep, so if you’re in bed for eight hours, a healthy sleeper might actually sleep for only about 7.2 hours.
Cognitive behavioral therapy (CBT) usually focuses on discovering and changing the thoughts or feelings that trigger depression and stress but it can be a natural insomnia cure, too. Research has found that CBT can retrain your body and mind for faster, deeper sleep. In a Harvard University study of 63 insomniacs, CBT was more effective than prescription sleeping pills; it cut the time it took for participants to fall asleep in half and improved sleep quality by 17 percent. You can practice CBT at home, too. The National Sleep Foundation recommends keeping a sleep diary of when you go to bed and wake up, as well as banishing daytime naps. Instead, adopt a regular sleep schedule; that means going to bed and waking up at the same time every day.
Carefully read the package insert that comes with your medication. Pay careful attention to the potential side effects and drug interactions. Many common medications, including antidepressants and antibiotics, can cause dangerous interactions with both prescription and over-the-counter sleeping pills. For many sleeping pills, certain foods such as grapefruit and grapefruit juice must also be avoided.
Some people turn to “natural” sleep remedies or over-the-counter supplements, such as melatonin, to help them sleep. Melatonin may be helpful if you have insomnia caused by disruptions in your sleep/wake cycle, such as problems related to shift work, jet lag, and delayed sleep phase syndrome, but you should take it about five to six hours before bedtime. Also, some data suggest that taking magnesium supplements can promote sleep, especially in people with restless legs syndrome.
Ahh, valerian. Relaxing, calming, and downright amazing, if you have trouble sleeping, then get some valerian root. Valerian inhibits the GABA - gamma aminobutryic acid - neurotransmitters that are responsible for sleep. It's this amino acid that dampens nerve activity, causing the brain to become calm and relaxed. Those with insomnia often have reduced GABA levels.
Stay out of your head. Hard as it may be, try not to stress over your inability to fall asleep again, because that stress only encourages your body to stay awake. To stay out of your head, focus on the feelings in your body or practice breathing exercises. Take a breath in, then breathe out slowly while saying or thinking the word, “Ahhh.” Take another breath and repeat.
If you’re experiencing sleep debt, you may be tempted to take a nap as a quick fix; however, this isn’t the ideal solution. Naps can interfere with your ability to fall asleep at night and can further disrupt your sleep schedule; if you absolutely have to nap, keep it to an hour or so during peak sleepiness hours in the afternoon, but keep it short, or else you might not be able to fall asleep that night.
“This is a stimulus control theory,” says Meltzer. “Everything in life has a stimulus value, even your bed,” meaning your body should recognize that lying in bed means it’s time to go to sleep. To give your bed that value, the only things you should be doing in it are sleep and sex, she explains. “Getting out of bed if you can’t sleep is the hardest one to do, but it’s so important. If you’re spending 10 hours in bed, but only sleeping six, that’s really bad. Your bed becomes a place for thinking, worrying, watching TV, and not for sleeping.”
Getting in sync with your body’s natural sleep-wake cycle, or circadian rhythm, is one of the most important strategies for sleeping better. If you keep a regular sleep-wake schedule, you’ll feel much more refreshed and energized than if you sleep the same number of hours at different times, even if you only alter your sleep schedule by an hour or two.
Try relaxation techniques. Call to arms whatever relaxation tips you know to combat this inappropriately timed alertness. Try your favorite calming yoga pose (Savasana, anyone?). Meditate. In this travel meditation article, neuroscience researcher Catherine Kerr explains a simple way of unwinding through breathing. You simply note the rising and falling of your breath, and focus on the parts of your body where you feel these slow inhales and exhales, whether it's in the lungs, abdomen, tip of your nose or elsewhere.
Physical and chemical changes associated with injury and aging: The “internal clock” in the brain controls when people sleep and wake every day. For individuals who have a disability associated with a brain injury or ongoing nervous system lesions like multiple sclerosis, their brain may be less able to tell the body to fall asleep or wake up. Injuries to the brain can also affect the chemicals in our body that help us to sleep, and brain mechanisms for starting and stopping sleep.
Eat Magnesium-Rich Foods: The mineral magnesium is a natural sedative. Deficiency of magnesium can result in difficulty sleeping, constipation, muscle tremors or cramps, anxiety, irritability, and pain. Foods rich in magnesium are legumes and seeds, dark leafy green vegetables, wheat bran, almonds, cashews, blackstrap molasses, brewer's yeast, and whole grains. In addition to including these whole foods in your diet, you can also try juicing dark leafy green vegetables.
Each person varies in their exact sleep requirements, but for most people, getting at least seven hours a night is needed for both a healthy body and a healthy mind. When we don’t sleep enough—or our quality of sleep is not optimal—our health can suffer. In fact, research has shown that regular bouts of poor sleep can shorten your expectancy and increase the risk of serious health problems like obesity, diabetes and heart disease.
Sleep is an important part of your daily routine—you spend about one-third of your time doing it. Quality sleep – and getting enough of it at the right times -- is as essential to survival as food and water. Without sleep you can’t form or maintain the pathways in your brain that let you learn and create new memories, and it’s harder to concentrate and respond quickly.
Use a blue light filter on your device. The blue light emitted by smartphones and tablets can be a powerful sleep disruptor. It suppresses your body’s production of melatonin and throws your circadian rhythm off, making it harder to fall and stay asleep. Luckily, many smartphones these days have a “night shift” feature that adjusts the screen from cool (blue) to warm (yellow) light, which is less likely to keep you up past your bedtime. Likewise, there are apps you can run on your laptop or tablet that reduce blue light. Some popular ones are f.lux and Twilight.
