Melatonin has been used successfully for sleep enhancement in healthy individuals, as well as to reduce feelings of jet lag during global travels. This natural hormone is also being tested as a sleep aid with the elderly and other populations. In addition, studies are focusing on whether or not melatonin can help improve sleep patterns in individuals with depression.
According to the American Sleep Association, one in every three adults experiences occasional insomnia, while another one in 10 has chronic insomnia. While most of us crave a good night’s sleep for the short-term benefit of feeling more alert, we also realize that sleep is crucial to our health. During those nightly hours of shut-eye, our bodies experience a prolonged period of repair and renewal that can improve everything from treatment of chronic conditions to weight management.
Making it through each sleep stage is crucial to getting high-quality sleep, but exactly how many times do you need to go through the sleep cycle? Many people argue that they get by just fine on very little sleep. However, research shows that only a tiny fraction of people can function well on fewer than eight hours of sleep each night. Sleep expert David Dinges, PhD, estimates that, over the long haul, perhaps one person in a thousand can function effectively on six or fewer hours of sleep per night.
For years sleep researchers have known that alcohol is the number one sleep aid in the world. If you look back at the results of the 2005 Sleep in America poll, you will find that 11 percent of those polled used alcohol as a sleep aid at least a few nights a week. Another study conducted in the Detroit area showed that 13 percent of those polled had used alcohol as a sleep aid in the past year. However, the reality is alcohol is not the answer to getting better sleep. While alcohol can make you sleepy, it also does the following to detract from sound sleep:
Cough-and-cold products have not been shown to be safe or effective in children younger than 6 years. Therefore, do not use this product to treat cold symptoms in children younger than 6 years unless specifically directed by the doctor. Taking a nap might seem counter-intuitive to good nighttime sleep, but short naps of 10 to 30 minutes actually help you gain extra energy during the day and don’t disrupt your sleep. Even a 10-minute nap can improve your alertness for 2-and-a-half hours if you’re sleep-deprived, and you can feel the benefit for up to 4 hours if you are well-rested.
Studies have shown that higher magnesium levels can help induce a deeper sleep, and as I noted, this is especially true when taken together with calcium for better absorption. Research from the Biochemistry and Neurophysiology Unit at the University of Geneva’s Department of Psychiatry indicate that higher levels of magnesium actually helped provide better, more consistent sleep since magnesium is a calming nutrient. In addition to the goat’s milk kefir, foods like spinach, pumpkin seeds and even dark chocolate can help since they’re loaded with magnesium. (5)
“Usually products that you put under your tongue are absorbed quicker because that area of your mouth is very viscous,” explained Dr. Breus, “as opposed to pill that you swallow that has to be broken down in your stomach, where you stomach acid will eat up half of it.” This gives it an edge over chewable tablets or gummies, which both have to be chewed and swallowed.
REM sleep occurs after the fourth stage of NREM sleep, with the first stage occurring about 90 minutes after you first fall asleep. The first period of REM lasts around ten minutes, and each stage lengthens until the final stage, which may last as long as an hour. Your brain activity is heightened during REM sleep, and you experience intense dreaming plus periods of muscle paralysis. As you age, you spend less time in REM sleep; adults spend about 20% of their sleep in REM, while infants spend about 50% of sleep in REM.
The thalamus acts as a relay for information from the senses to the cerebral cortex (the covering of the brain that interprets and processes information from short- to long-term memory). During most stages of sleep, the thalamus becomes quiet, letting you tune out the external world. But during REM sleep, the thalamus is active, sending the cortex images, sounds, and other sensations that fill our dreams.
Everyone needs sleep, but its biological purpose remains a mystery. Sleep affects almost every type of tissue and system in the body – from the brain, heart, and lungs to metabolism, immune function, mood, and disease resistance. Research shows that a chronic lack of sleep, or getting poor quality sleep, increases the risk of disorders including high blood pressure, cardiovascular disease, diabetes, depression, and obesity.
The more overstimulated your brain becomes during the day, the harder it can be slow down and unwind at night. During the day, many of us overstress our brains by constantly interrupting tasks to check our phones, emails, or social media. Try to set aside specific times for these things, and focus on one task at a time. When it comes to getting to sleep at night, your brain won’t be accustomed to seeking fresh stimulation and you’ll be better able to unwind.
Melatonin is the hormone that controls sleep, so it's no wonder that it naturally induces sleep. Although some experts recommend taking higher doses, studies show that lower doses are more effective. Plus, there's concern that too-high doses could cause toxicity as well as raise the risk of depression or infertility. Take 0.3 to 0.5 milligrams before bed.
How L-theanine works: L-theanine elevates levels of GABA, as well as serotonin and dopamine, neurochemicals that regulate emotions, mood, concentration, alertness, and sleep, as well as appetite, energy, and other cognitive skills. At the same time, L-theanine also reduces levels of chemicals in the brain that are linked to stress and anxiety. L-theanine boosts production of alpha waves in the brain, which enhance relaxation, focus, and even creativity. That can make L-theanine a good choice for people who are looking to enhance their daytime relaxation without worrying about becoming sleepy and fatigued during the day.

The panelists included six sleep specialists and representatives from leading organizations including the American Academy of Pediatrics, American Association of Anatomists, American College of Chest Physicians, American Congress of Obstetricians and Gynecologists, American Geriatrics Society, American Neurological Association, American Physiological Society, American Psychiatric Association, American Thoracic Society, Gerontological Society of America, Human Anatomy and Physiology Society, and Society for Research in Human Development. The panelists participated in a rigorous scientific process that included reviewing over 300 current scientific publications and voting on how much sleep is appropriate throughout the lifespan.
When you feel stressed or anxious, adrenaline courses through your veins, your heart beats at a rapid rate, and your breathing becomes quick and shallow. So before I get into the specifics behind how the 4-7-8 breathing trick works, I wanted to explain in my own words what it feels like when you try it. To me, the effect of the breathing technique feels almost like a sedative drug, because in order to hold your breath for seven seconds and then to exhale for eight—when your breath is so shallow and short—your body is forced to slow your heart rate. It has no choice. Holding your breath, and then slowly, deliberately exhaling for eight seconds, causes a chain reaction. It feels like going from a mad-dash sprint to a finish line to a slow, leisurely, calming stroll through the park.
Mindful breathing practices have been a part of yoga and Eastern wellness modalities for centuries but aren’t as popular in Western culture. The most well-known champion of the 4-7-8 breathing technique in the U.S., who is somewhat responsible for the prevalence that the technique does have amongst integrative medicine practitioners, yogis, and those in search of stress reduction and overall relaxation, is Harvard-educated Andrew Weil, MD.
Alcohol's effects are different. 'Alcohol depresses the brain and central nervous system, so while it might make you feel sleepy (and find it easier to drop off) you won't enjoy good quality sleep. When we experience hangovers, most of that is caused by dehydration – that's what wakes us up in the night, and disrupts sleep. You'll find yourself experiencing sleep fragmentation, feeling totally exhausted when you wake.'
Cognitive behavioral therapy (CBT). CBT for insomnia aims to change the negative thoughts and beliefs about sleep into positive ones. People with insomnia tend to become preoccupied with sleep and apprehensive about the consequences of poor sleep. This worry makes relaxing and falling asleep nearly impossible. The basic tenets of this therapy include setting realistic goals and learning to let go of inaccurate thoughts that can interfere with sleep.
Genes may play a significant role in how much sleep we need. Scientists have identified several genes involved with sleep and sleep disorders, including genes that control the excitability of neurons, and "clock" genes such as Per, tim, and Cry that influence our circadian rhythms and the timing of sleep. Genome-wide association studies have identified sites on various chromosomes that increase our susceptibility to sleep disorders. Also, different genes have been identified with such sleep disorders as familial advanced sleep-phase disorder, narcolepsy, and restless legs syndrome. Some of the genes expressed in the cerebral cortex and other brain areas change their level of expression between sleep and wake. Several genetic models–including the worm, fruit fly, and zebrafish–are helping scientists to identify molecular mechanisms and genetic variants involved in normal sleep and sleep disorders. Additional research will provide better understand of inherited sleep patterns and risks of circadian and sleep disorders.
Probably the most common wearable to measuring sleep right now is the Fitbit. I’ve studied these devices in depth in a well-controlled laboratory experiment where we’re monitoring brainwaves. I can say the Fitbit is pretty accurate in measuring when you’re asleep and when you’re wake, but when it comes to measuring sleep stages, basically any device that measures heart rate, like the Apple Watch, is totally inaccurate. That’s because they don’t sample at the frequency necessary to get a good read on your sleep stages.
Dr. Goldstein warned, however, that the sleep you get from an antihistamine isn’t going to be as restorative as unmedicated sleep. “It’s like alcohol,” she told us. “You’ll get sleep, but you’re not going to wake up with mounds of energy.” Dr. Zammit explains, “When you take a sedating antihistamine, REM sleep may be suppressed at the beginning of the night. But then it rebounds at the end of the night, and this can lead to vivid, intense, and sometimes disturbing dreams.”
The science behind the technique explains that when people are stressed or anxious, they tend to under-breathe (breathe shortly and shallowly). By forcing oneself to slow your inhale, you take in more oxygen, force it to affect your bloodstream by holding your breath, and then exhale slowly to release carbon dioxide. "The technique will effectively slow your heart rate and increase oxygen in your bloodstream."
Use a blue light filter on your device. The blue light emitted by smartphones and tablets can be a powerful sleep disruptor. It suppresses your body’s production of melatonin and throws your circadian rhythm off, making it harder to fall and stay asleep. Luckily, many smartphones these days have a “night shift” feature that adjusts the screen from cool (blue) to warm (yellow) light, which is less likely to keep you up past your bedtime. Likewise, there are apps you can run on your laptop or tablet that reduce blue light. Some popular ones are f.lux and Twilight.
