Use a blue light filter on your device. The blue light emitted by smartphones and tablets can be a powerful sleep disruptor. It suppresses your body’s production of melatonin and throws your circadian rhythm off, making it harder to fall and stay asleep. Luckily, many smartphones these days have a “night shift” feature that adjusts the screen from cool (blue) to warm (yellow) light, which is less likely to keep you up past your bedtime. Likewise, there are apps you can run on your laptop or tablet that reduce blue light. Some popular ones are f.lux and Twilight.
There are two hormones in your body that regulate normal feelings of hunger and fullness. Ghrelin stimulates appetite, while leptin sends signals to the brain when you are full. However, when you don’t get the sleep you need, your ghrelin levels go up, stimulating your appetite so you want more food than normal, and your leptin levels go down, meaning you don’t feel satisfied and want to keep eating. So, the more sleep you lose, the more food your body will crave.
How L-theanine works: L-theanine elevates levels of GABA, as well as serotonin and dopamine, neurochemicals that regulate emotions, mood, concentration, alertness, and sleep, as well as appetite, energy, and other cognitive skills. Valerian. Valerian is a sedating herb that has been used since the second century A.D. to treat insomnia and anxiety. It is believed to work by increasing brain levels of the calming chemical GABA. Although the use of valerian for insomnia hasn’t been extensively studied, the research shows promise and it is generally considered to be safe and non-habit forming. It works best when taken daily for two or more weeks.

You may be doing all the right things—respecting your sleep needs and patterns, setting aside an ample amount of time to sleep, keeping a sleep diary—but still experiencing daytime sleepiness, fatigue, or insomnia. If that's the case, you should consider consulting a sleep specialist who can help you set up a better sleep environment, provide support for making behavioral changes that may be interfering with sleep, or possibly diagnose a sleep disorder. You have a right to feel well rested—and there are many resources available to help you get the sleep you need.
I downloaded this app after reading about it somewhere and it’s pretty impressive. I’ve tried a couple of apps like this before but this one is by far the best and I haven’t even done the upgrade yet, which I’m planning to do. My favorite part of the app is the alarm because it does not blare music at me jarring me out of my sleep which is the #1 reason I don’t use alarms. And for some reason this alarm doesn’t do that to me. The sheer thought of an alarm going off makes me anxious causing me to wake up several times during the night trying to beat it so it doesn’t jar me out of my sleep which to most people sounds rediculous. Lol. But really, who wants to be “alarmed”out of their sleep every day? That said, I know my sleep patterns are erratic and I’ve been trying to do better at getting the appropriate amount of sleep and this app is a great tool to help me determine what activities during the day may be affecting my sleep. Im not, necessarily sleeping longer yet, but after just 3 days I am resting more soundly which helps me get my day off to a better start.
Some researchers, parents, and teachers have suggested that middle- and high-school classes begin later in the morning to accommodate teens' need for more sleep. Some schools have implemented later start times. You and your friends, parents, and teachers can lobby for later start times at your school, but in the meantime you'll have to make your own adjustments.

There is a big difference between the amount of sleep you can get by on and the amount you need to function optimally. According to the National Institutes of Health, the average adult sleeps less than seven hours per night. In today’s fast-paced society, six or seven hours of sleep may sound pretty good. In reality, though, it’s a recipe for chronic sleep deprivation.
Probably the most common wearable to measuring sleep right now is the Fitbit. I’ve studied these devices in depth in a well-controlled laboratory experiment where we’re monitoring brainwaves. I can say the Fitbit is pretty accurate in measuring when you’re asleep and when you’re wake, but when it comes to measuring sleep stages, basically any device that measures heart rate, like the Apple Watch, is totally inaccurate. That’s because they don’t sample at the frequency necessary to get a good read on your sleep stages.

Even a hint of dim light—8 to 10 lux—has been shown to delay the release of nighttime melatonin in humans. The feeblest of bedside lamps pumps out twice as much: anywhere from 20 to 80 lux. A subtly lit living room, where most people reside in the hours before bed, will hum at around 200 lux. Despite being just 1 to 2 percent of the strength of daylight, this ambient level of incandescent home lighting can have 50 percent of the melatonin-suppressing influence within the brain.
Before setting off on this path of personal improvement, you should candidly assess your level of commitment. Are you willing to make some hard choices? Is it a good time in your life to focus on your sleep and set necessary boundaries? Can you see this process through to its end? If your life is in an uproar, now may not be the perfect opportunity to focus on your sleep. But if you're ready and willing to improve your sleep, there is no better time than the present to make some changes.
A lot of people don’t understand that these are two very, very different processes. A lot of people probably learned from basic psych in high school that you have these sleep stages: light sleep > deep sleep > light sleep > REM, and repeat. As you sleep more, you get less and less deep sleep, and also if you sleep-deprive yourself, you get more deep sleep.
Ahh, valerian. Relaxing, calming, and downright amazing, if you have trouble sleeping, then get some valerian root. Valerian inhibits the GABA - gamma aminobutryic acid - neurotransmitters that are responsible for sleep. It's this amino acid that dampens nerve activity, causing the brain to become calm and relaxed. Those with insomnia often have reduced GABA levels.
At some point or another, most of us will experience a short, unpleasant bout of insomnia. Often, it’s the result of stress or a change in routine (like a new work schedule or having a baby), or medications that mess with sleep like antidepressants, blood pressure meds, allergy meds, and corticosteroids. The good news is that usually, once you find a way to deal with the situation, your sleep pattern will get back to normal.
Genes may play a significant role in how much sleep we need.  Scientists have identified several genes involved with sleep and sleep disorders, including genes that control the excitability of neurons, and "clock" genes such as Per, tim, and Cry that influence our circadian rhythms and the timing of sleep.  Genome-wide association studies have identified sites on various chromosomes that increase our susceptibility to sleep disorders.  Also, different genes have been identified with such sleep disorders as familial advanced sleep-phase disorder, narcolepsy, and restless legs syndrome.  Some of the genes expressed in the cerebral cortex and other brain areas change their level of expression between sleep and wake.  Several genetic models–including the worm, fruit fly, and zebrafish–are helping scientists to identify molecular mechanisms and genetic variants involved in normal sleep and sleep disorders.  Additional research will provide better understand of inherited sleep patterns and risks of circadian and sleep disorders.

Some of our expectations regarding our sleep might be slightly misguided. As an example, the thought that we will fall asleep almost immediately upon retiring to our beds may be improper. It should normally occur in less than 15 to 20 minutes, but it may take as long as 30 minutes as we get older. In fact, people who fall asleep in less than five minutes may be "pathologically sleepy." This means that they are so sleepy that they fall asleep quicker than might be normal. In some cases, this ability to fall asleep quickly—and enter rapid eye movement (REM) sleep quickly—can be seen in excessive daytime sleepiness that might occur in sleep deprivation or narcolepsy.
How melatonin helps sleep: Melatonin can shorten the time it takes to fall asleep and increase overall sleep amounts, according to research. It’s been shown to improve quality of sleep and reduce daytime sleepiness and fatigue. Studies also show melatonin may increase REM sleep. It’s during REM sleep that we consolidate and process memory, and prime the regions of the brain associated with learning.
Uncomfortable bedding has been linked to poorer sleep quality, while a comfortable mattress can up the chances of a satisfying snooze—we swear by our Casper mattress. Alcohol may initially sedate you, making it easier to fall asleep; however, as it is metabolized and cleared from your system during sleep, it causes arousals that can last as long as two to three hours after it has been eliminated. These arousals disturb sleep, often causing intense dreaming, sweating, and headache. Smoking while drinking caffeine and alcohol can interact to affect your sleep dramatically. These sleep disturbances may be most apparent upon awakening, feeling unrefreshed, groggy, or hungover.
Other potential health benefits: Melatonin may help to guard against cognitive impairment and neurodegenerative disease. It’s also being investigated as a therapy for some cancers. Supplemental melatonin may be effective at improving sleep quality and sleep quantity in people with ASD, and also may help improve daytime behavior. Melatonin has shown promise as a natural treatment for a range of conditions, including fibromyalgia, menopause, and irritable bowel syndrome.
If your circadian rhythm is off, it negatively impacts your sleep quality. So having that consistent rhythm of going to bed and getting up at the same time will actually make your sleep more regenerative at night. Going for a walk outside and getting that sunlight in the morning is the best thing to do to wake up. Your circadian rhythm isn’t a fixed thing: It’s actually shiftable based on your environmental cues.

Another common anxiety that lurks in the wee-hours of a sleepless night is the mounting awareness that you're not asleep when you should be. Stress and frustration – not typically emotions that welcome relaxation – escalate as you fret about how you need to be up for work in four (or three or two) hours. The experts' suggestion? Get rid of time cues. "No clock watching," Walia says, "That's a big no-no. Turn the clock around."


Unwind by keeping the lights low. Light signals the brain that it's time to wake up. Staying away from bright lights (including computer screens!), as well as meditating or listening to soothing music, can help your body relax. Try to avoid TV, computers and other electronics, and using your phone (including texting) at least 1 hour before you go to bed.
Create the right sleeping environment. Studies show that people sleep best in a dark room that is slightly on the cool side. Close your blinds or curtains (and make sure they're heavy enough to block out light) and turn down the thermostat (pile on extra blankets or wear PJs if you're cold). Lots of noise can be a sleep turnoff, too. Use a nature sounds or white-noise machine (or app!) if you need to block out a noisy environment.

If you choose to cover sources of light in your room, make sure you don't create a fire hazard. For example, do not cover a source of heat like a light bulb with paper or cloth. If using candles, always blow them out before sleep and never leave them unattended. If you can't be certain you'll remain awake to blow out candles, do not use them at all in your bedroom space! Or you can place the candle on a broad plate where it when burn out safely.
The science behind the technique explains that when people are stressed or anxious, they tend to under-breathe (breathe shortly and shallowly). By forcing oneself to slow your inhale, you take in more oxygen, force it to affect your bloodstream by holding your breath, and then exhale slowly to release carbon dioxide. "The technique will effectively slow your heart rate and increase oxygen in your bloodstream."

Avoid electronics in and before bed: Don’t watch television, play on your phone, or use your laptop in bed; even reading in bed should be discouraged. The blue light from your screens emit short-wavelength light that stops the production of melatonin and makes you feel more alert- which is great for the morning, but not so ideal when you’re trying to fall asleep. Also, the more time you spend awake in bed, the harder it is for your body to associate your bed with sleep.
Invest in really comfy bedding. This is just common sense — if it feels really good to climb in bed at night, you’ll look forward to it. A quality mattress that suits your sleeping style, along with supportive pillows and soft, breathable bed linens, can mean the difference between tossing and turning and drifting off as soon as your head hits the pillow.
