Before setting off on this path of personal improvement, you should candidly assess your level of commitment. Are you willing to make some hard choices? Is it a good time in your life to focus on your sleep and set necessary boundaries? Can you see this process through to its end? If your life is in an uproar, now may not be the perfect opportunity to focus on your sleep. But if you're ready and willing to improve your sleep, there is no better time than the present to make some changes.
The research team, led by Floor Kroese, surveyed 177 people on Amazon's Mechanical Turk to assess what bedtime procrastination is and who is likely to do it. They asked participants to rate, on a scale of 1 (almost never) to 5 (almost always) how much the following statements applied to them ("R" items are those that are not typical of bedtime procrastinators):
Your bedroom environment plays a big part in how well you fall and stay asleep. Too many people forget to optimize their sleep environment, and it has a real detrimental effect on their rest, says Cralle. Things to keep in mind: "How old is your mattress, what's the temperature like in your room, and is it really dark at night? We really need that darkness to get the melatonin going," Cralle says.
Postpone worrying and brainstorming. If you wake during the night feeling anxious about something, make a brief note of it on paper and postpone worrying about it until the next day when it will be easier to resolve. Similarly, if a great idea is keeping you awake, make a note of it on paper and fall back to sleep knowing you’ll be much more productive after a good night’s rest.
The amount of sleep that a healthy individual needs is largely determined by two factors: genetics and age. Genetics plays a role in both the amount of sleep a person needs, as well as his or her preference for waking up early (these are the so-called "larks," or morning-type individuals) or staying up late (these are the "owls," or evening-type people). Our internal biological clock, which regulates the cycling of many functions including the sleep/wake cycle, can vary slightly from individual to individual. Although our internal clock is set to approximately 24 hours, if your clock runs faster than 24 hours, you tend to be a "lark" and wake up early; if your clock runs more slowly, you tend to be an "owl" and go to bed later.
You know now that it’s not about the amount of sleep that you get, but the quality of those zzz’s. Even though sleep is pretty much the opposite of physical exertion, exercise conducted at the right time of day (i.e., not too close to bedtime) is one of the best things you can do to get a good night’s rest. Exercise helps regulate the body’s natural circadian rhythm, which promotes sleep. According to the National Sleep Foundation, exercise can also improve insomnia by lowering symptoms of anxiety and depression, two conditions linked to sleep disruption. Daily physical activity also helps reduce cortisol, the body’s primary stress hormone.
“I’m a strong advocate of mindfulness and meditation for relaxation,” says Barone, who recommends shutting off electronics 30 to 60 minutes before bed and sitting quietly, focusing on soft music or deep breathing. “And if someone wakes up in the middle of the night, I tell them to do a 10- to 15-minute session of meditation then, too.” If you’re new to meditation, Barone recommends finding a mobile app, audio program, or online video to guide you through some exercises.
4. Sleep in a familiar, dark, and quiet room that is adequately ventilated and neither too hot nor too cold. If possible, try to use this room for sleeping only, so that you come to associate it with sleep. In time, your room could become another sleeping cue. If your sleeping environment is sub-optimal, try to use aids such as earplugs or a sleeping mask.

Release of adenosine (a chemical by-product of cellular energy consumption) from cells in the basal forebrain and probably other regions supports your sleep drive. The following steps are organized to provide you guidance and support in your efforts to sleep better. It can be implemented over the course of a month, with different tasks assigned to each of the 30 days. Major changes are spaced out in the schedule to allow prior tasks the time needed to take effect. Most of the first week, for example, focuses on improving your sleep environment after the recommendation to fix your waking time is in place—but some of the groundwork laid through self-reflection this week will provide a foundation later on. Similarly, as is later recommended, creating a relaxing buffer zone and going to bed when you feel sleepy will take some effort, while simultaneously rearranging the use of substances may come easier.
According to a 2011 study published in the Journal of Neuroscience, salt can help lower cortisol levels and balance blood sugar levels, which is what you want at night for restful sleep. Natural sugars can help by elevating insulin slightly, which helps lower cortisol (this is one of the reasons my doctor suggests consuming carbohydrates at night and not in the morning if you are trying to balance hormones).
How melatonin helps sleep: Melatonin can shorten the time it takes to fall asleep and increase overall sleep amounts, according to research. It’s been shown to improve quality of sleep and reduce daytime sleepiness and fatigue. Studies also show melatonin may increase REM sleep. It’s during REM sleep that we consolidate and process memory, and prime the regions of the brain associated with learning.
Sleep is an important part of reaching your health goals. Shakespeare called sleep “the chief nourisher in life’s feast.” Adequate sleep is a primary component of a healthy lifestyle. Although often the undesirable result of our busy lives, insufficient sleep may also be indicative of imperfect health, and can itself lead to future health problems.
Create the right sleeping environment. Studies show that people sleep best in a dark room that is slightly on the cool side. Close your blinds or curtains (and make sure they're heavy enough to block out light) and turn down the thermostat (pile on extra blankets or wear PJs if you're cold). Lots of noise can be a sleep turnoff, too. Use a nature sounds or white-noise machine (or app!) if you need to block out a noisy environment.
Probably the most common wearable to measuring sleep right now is the Fitbit. I’ve studied these devices in depth in a well-controlled laboratory experiment where we’re monitoring brainwaves. I can say the Fitbit is pretty accurate in measuring when you’re asleep and when you’re wake, but when it comes to measuring sleep stages, basically any device that measures heart rate, like the Apple Watch, is totally inaccurate. That’s because they don’t sample at the frequency necessary to get a good read on your sleep stages.
