Experts say that during the teen years, the body's  rhythm (sort of like an internal biological clock) is temporarily reset, telling a person to fall asleep later and wake up later. This change might be due to the fact that the brain hormone   is produced later at night for teens than it is for kids and adults. This can make it harder for teens to fall asleep early.

The following steps are organized to provide you guidance and support in your efforts to sleep better. It can be implemented over the course of a month, with different tasks assigned to each of the 30 days. Major changes are spaced out in the schedule to allow prior tasks the time needed to take effect. Most of the first week, for example, focuses on improving your sleep environment after the recommendation to fix your waking time is in place—but some of the groundwork laid through self-reflection this week will provide a foundation later on. Similarly, as is later recommended, creating a relaxing buffer zone and going to bed when you feel sleepy will take some effort, while simultaneously rearranging the use of substances may come easier.

Record how much and when you sleep, fatigue levels throughout the day, and any other symptoms. This serves two purposes: It can identify activities that help or hurt the chances of a good night’s rest, and it’s a useful tool for a doctor or therapist, should you decide to see one. Digital programs like Zeo, YawnLog, and a variety of apps can all make snooze-tracking easier.
Not convinced? Consider this. One study, published in the journal SLEEP, concluded that people who get 60 minutes of exercise five days per week have more normal REM sleep than non-exercisers. But you might not need to sweat it out for quite that long to reap the benefits. Other findings show that insomniacs who engage in thirty minute spurts of exercise just three or four times a week sleep for nearly an hour longer than sedentary folks, and wake up less frequently during the night.
Contrary to all our wishes, you can’t really compensate for weekday sleep debt by sleeping in on the weekends, according to the National Sleep Foundation. That's because you need to sleep one hour for every hour missed, which means that if you miss four hours during the week you'd need to sleep extra hours on Saturday and Sunday. Instead, pick a more reasonable weekday bedtime to stick to. Nudge your bedtime back 15 minutes at a time to help you adjust, says the NSF. If you normally hit the hay at 11:30 p.m., for example, go to bed at 11:15 for a few nights, then 11, then 10:45 — until you reach your ideal bedtime, which for most people is about 7 to 9 hours before you need to wake up.
Clinical trials have shown that passion flower can reduce anxiety as effectively as the prescribed drug known as benzodiazepine oxazepam. A four-week, double-blind study of patients with generalized anxiety disorder compared passion flower to the common anti-anxiety drug. While the oxazepam worked a little faster, both were the same in terms of effectiveness — however, the passion flower did not cause problems with job performance, such drowsiness while on the job, unlike the oxazepam. The most common reason why you can't sleep is also the most obvious: you are not tired. Your desire to sleep will be greatly diminished if you are trying to sleep at the wrong time. Imagine lying down three hours before your normal bedtime. The chance of you being able to fall right to sleep is pretty slim. This has to do with the circadian rhythm of our bodies. This system helps to coordinate our activities, including our desire for food and sleep, to the external environment. Problems with the timing of sleep may occur in the circadian rhythm sleep disorders, as well as in temporary conditions like jet lag.

There’s this new finding where playing sounds at a certain frequency when your brain is in deep sleep actually increases the percentage of time spent in deep sleep. We’re publishing this paper in Society for Neuroscience Conference in a couple of weeks, and it’s basically what my TED talk is about. Playing these pulses at the same frequency as your deep-sleep brainwaves primes more deep sleep. Scientifically speaking, it’s a similar process as transcranial direct-current stimulation, except it doesn’t use electricity—just sound. Sound gets transmitted into electricity because you’re picking up on the auditory cortex while you’re sleeping.

You’ve likely been told over and over again that a good night’s rest equals eight hours of sleep. But research shows it’s not the number of hours you sleep that matters the most – it’s the quality of the hours you are getting. The largest sleep study ever conducted on 1.1 million people shows that it’s quality, not quantity, that matters most.[3] The researchers found that participants who slept only six and a half hours a night lived longer than those who slept eight hours. It’s easy to conclude that you’ll live longer if you sleep for six and a half hours a night, but the reality is more complicated. It’s possible that the healthiest people simply need less sleep. And when you’re getting good-quality sleep, you likely need less of it.
Having a few drinks before bedtime will increase your NREM sleep (Stages 1 and 2) and reduce your REM sleep. You’ll remember that REM sleep helps you organize and store your memories. Too little REM sleep can be devastating for the brain and body. In addition, REM sleep is the sleep stage where the most calories are burned. Social or recreational drugs like caffeine, nicotine, and alcohol may have a larger impact on your sleep than you realize. Caffeine, which can stay in your system as long as 14 hours, increases the number of times you awaken at night and decreases the total amount of sleep time. This may subsequently affect daytime anxiety and performance. The effects of nicotine are similar to those of caffeine, with a difference being that at low doses, nicotine tends to act as a sedative, while at high doses it causes arousals during sleep.
Hypnosis is a state in which a person is more focused, aware, and open to suggestion. Although how it works is not understood, hypnosis may bring about physiological changes in the body such as decreased heart rate, blood pressure, and alpha wave brain patterns, similar to meditation and other types of deep relaxation. Hypnosis may be helpful in enhancing the effectiveness of cognitive-behavioral therapy and relaxation techniques. But the studies done so far are not well-designed.
A recent team of leading medical doctors and researchers examined all published studies to date on newer forms of sedative sleeping pills that most people take. They considered sixty-five separate drug-placebo studies, encompassing almost 4,500 individuals. Overall, participants subjectively felt they fell asleep faster and slept more soundly with fewer awakenings, relative to the placebo. But that’s not what the actual sleep recordings showed. There was no difference in how soundly the individuals slept. Both the placebo and the sleeping pills reduced the time it took people to fall asleep (between ten and thirty minutes), but the change was not statistically different between the two. In other words, there was no objective benefit of these sleeping pills beyond that which a placebo offered.

I haven’t seen a study that empirically shows that it’s helpful. There is certainly a false myth that we need eight hours of continuous sleep: I think it’s possible to have your sleep be a little bit broken up and be perfectly healthy—but getting that eight hours is crucially important. The thing is that the placebo effect in some of these polyphasic sleep methods runs really high.
A regular meditation practice may help to promote sleep by slowing breathing and reducing stress hormone levels. Meditation is a technique that involves consciously directing one's attention to an object of focus (such as breathing or a sound or word) in order to increase awareness, relax the body, and calm the mind. Certain protein-rich foods like milk, eggs, peanuts, and soy contain an amino acid called tryptophan that causes sleepiness, says Alissa Rumsey, MS, RD, founder of Alissa Rumsey Nutrition and Wellness. For best results, combine these foods with a source of carbohydrates, which help more tryptophan enter the brain. Some recommendations: roasted soybeans, peanuts, sunflower seeds, cheddar cheese, canned tuna, and pistachios. You don't need much: "Even smaller snacks can provide a tryptophan dose that studies have shown to be significant in helping with sleep," Rumsey says.
LIGHT: The other thing is no blue light close to bedtime. There are a lot of studies that screen time close to bed is bad. One of the ideal ways of using our app is to connect it to your Bluetooth speakers so that you can put your phone in another room: There is something important to not having your phone in reach, because then you’re looking at the screen and getting the brightness. If you live in the city and there’s bright lights at night, having blackout shade can also be super useful.
Reading books on electronic devices before bedtime disrupts the body’s natural sleep rhythms, according to research published in the Proceedings of the National Academy of Sciences. In the study, 12 people read a book on an electronic device for 4 hours before bed, in a dimly lit room, for 5 consecutive nights. On another 5 nights, they read a real printed book on the same schedule. When using an electronic device, they were less drowsy, took longer to fall asleep, and were less alert in the morning. According to the researchers, use of electronic devices suppressed melatonin levels, making it more difficult to get a good night’s rest.
If you always seem to get a poor night’s sleep, it may be because you’re not following a bedtime ritual. One of the easiest natural sleep remedies: Make it a priority to go to bed and wake up at the same time every day. Introducing nightly habits like reading in bed or listening to music will also help to quiet your brain for the day and prepare it for sleep. Try setting your phone or iPod on a timer and nod off to your favorite soothing melodies. In one Taiwanese study, music helped 60 problem-sleepers fall asleep faster and snooze more soundly. Here are some more relaxation techniques to help you wind down for sleep.
You may be familiar with the sleep hormone melatonin. Every night when we go to bed, this hormone, triggered by darkness, tells the brain it's sleepy time. Unfortunately, not everyone's body produces enough of the common sleep aid to get to sleep and this can cause insomnia. Bananas, however, can give your body a boost of melatonin that you might be lacking.

Use sleeping aids and devices: Experiment with white noise machines, adjustable beds, sleep masks, and indoor air purifiers if you need help sleeping. White noise machines or noise reducers create ambient or white noise, which makes it more difficult for a sleeper to hear any potentially disruptive noises. Adjustable beds can alleviate pain that can disturb sleep, especially for those suffering from hip and knee pain or acid reflux disease. A sleep mask tricks the brain into falling asleep more quickly for people who need to sleep or nap during daylight, and indoor air purifiers lessen symptoms suffered by those with allergies or nasal congestion.

Valerian is one of the most common sleep remedies for insomnia. Numerous studies have found that valerian improves deep sleep, speed of falling asleep, and overall quality of sleep. However, it's most effective when used over a longer period of time. One caveat? About 10% of the people who use it actually feel energized, which may keep them awake. If that happens to you, take valerian during the day. Otherwise, take 200 to 800 milligrams before bed.
Imagine yourself drifting in a blissful slumber while practicing deep breathing and progressive muscle relaxation. 1. Set up a strict routine involving regular and adequate sleeping times (most adults need about seven or eight hours sleep every night). Allocate a time for sleeping, for example, 11pm to 7am, and don’t use this time for anything else. Avoid daytime naps, or make them short and regular. If you have a bad night, avoid sleeping late, as this makes it more difficult to fall asleep the following night. The sad truth is that good sleep does require some discipline.
Taking a nap might seem counter-intuitive to good nighttime sleep, but short naps of 10 to 30 minutes actually help you gain extra energy during the day and don’t disrupt your sleep. Even a 10-minute nap can improve your alertness for 2-and-a-half hours if you’re sleep-deprived, and you can feel the benefit for up to 4 hours if you are well-rested.
When you feel stressed or anxious, adrenaline courses through your veins, your heart beats at a rapid rate, and your breathing becomes quick and shallow. So before I get into the specifics behind how the 4-7-8 breathing trick works, I wanted to explain in my own words what it feels like when you try it. To me, the effect of the breathing technique feels almost like a sedative drug, because in order to hold your breath for seven seconds and then to exhale for eight—when your breath is so shallow and short—your body is forced to slow your heart rate. It has no choice. Holding your breath, and then slowly, deliberately exhaling for eight seconds, causes a chain reaction. It feels like going from a mad-dash sprint to a finish line to a slow, leisurely, calming stroll through the park.
